    You already know the hand move. Flat hour, phone comes out, twenty minutes gone, and you feel worse than when you picked it up. The apps are built like slot machines. Willpower loses to a rectangle that is already in your pocket.

    Dopamine is the brain chemical that marks a thing as worth doing again. It fires on a finished job, a good meal, a hit at the range, a conversation that landed. It also fires on a notification. The phone version arrives faster, costs nothing, and ends as soon as you stop, which is why the hand goes back. Stanford psychiatrist Anna Lembke’s point in Dopamine Nation is that pleasure and pain sit on the same seesaw. Lean on the easy hit long enough and the ordinary stuff, a walk, a chapter, a clean garage, stops registering.

    So write the list on a good day. Tape it next to the coffee maker. When the afternoon goes flat, you order off the card. The choosing is already done.

    Jessica McCabe and Eric Tivers put this frame on YouTube in 2020 and called it a dopamenu: appetizers, mains, sides, desserts. The restaurant part is the useful part. Most public versions after that turned into gratitude journals and five-minute yoga. This one is built for people who would rather oil a gun, grill a steak, or walk the dog.

    Under 10 min

    The Reset

    • Cold water on the face, or a cold shower
    • Ten pushups or a flight of stairs
    • Step outside until you notice the air
    • One song, loud, no video
    • Coffee, drunk before any screen
    • Call one person. Voice, not text
    30–90 min

    The Hour

    • Walk the dog. First ten minutes, no earbuds
    • Grill or cook in cast iron
    • Fix one thing that has been waiting
    • Paper crossword, cards, or a puzzle left out
    • A chapter you can hold in your hand
    • Mow, rake, sand, oil, tie, string
    While you work

    Sides

    • Podcast or radio with your hands on a job
    • A show you already know, on a television
    • Dishes, oil change, garage, the drive
    • Do the boring job in the same room as someone
    • Eyes on the work. The screen is not the activity

    • One episode, then the remote goes down
    • One game chapter. Alarm set before you start
    • Dessert at a table, not over a keyboard
    • Shopping waits 24 hours

    How to run it

    A page of videos is another feed. The links below are a field manual. One sitting. If you are three deep, you already lost. Close the tab and order off the card.

    Grayscale the phone if you need a bridge. Anna Lembke flags the color itself as part of the hit. Social apps come off the phone and onto a boring desktop, on a schedule, or they go.

    Swap in your own: a Bible chapter on paper, a page of the Stoics, shortwave or a plain radio, whittle, load mags, tie flies, string a guitar, the truck, the leak, the hinge. Skip the vision board. Hands on something that fights back.

    The Cheat and the Weekend Special

    The cheat is allowed. Untimed, it is the old habit. One episode. One game chapter with the alarm set before you start. Shopping waits a day. News once, at a set time, on a computer, then it is done. Whatfinger can sit in this course. That is the honest place for it.

    Weekend specials are planned on purpose. Range. Fishing. A drive with a map and no turn-by-turn. Porch or garage with a neighbor. Church, a game, a diner. A day with the smartphone in a drawer and a cheap flip phone for calls. People are doing this again. You are old enough to remember when that was just a phone.
